Look up your total daily energy expenditure (TDEE). There are a bunch of online calculators.

It's basically the net number of calories you burn in a day. If you are currently a normal weight and wish to maintain, then eat the same number of calories as you expend. If you want to lose weight, eat less.

You can also eat above your TDEE and not gain weight if you burn off the excess calories.

Realistically, you can eat anything so long as calories out is equal or greater to calories in.

Use myfitnesspal to track calories.

That's not how that works. Your body will use available calories until you go over your TDEE and then stores extra calories as fat. If you don't reach your TDEE your body turns to fat reserves to make up the rest, which causes you to lose weight.

How tall are you? Calculate your TDEE using the conservative range of your information. if you aren't familiar with how many calories are in your food actually calculate it out. drink coffee. if you have a job, pack your lunch. I prefer to have my splurges (grains, dairy, sugar, or alcohol) after work so I make sure my breakfast and lunch are almost entirely fruit, veg, protein. walk/stairs whenever you can. if you want to be toned at all you literally just need to do 10 mins of varied abs/day and it covers your bases. for example, a 1 minute plank at the beginning of my ab routine is also all the arm effort it takes so that my arms look more toned than most girls's and hip thrusts can be butt or abs depending on if you're squeezing your legs together. seriously its not hard.

I ruck march while wearing an average of 75 pounds of gear on top of my body weight and carrying a 50 pound sack on my back and a 8 pound rifle in my hands an average of 12-21 miles 3 times a week, do an hour of strenuous physical training between 0630-0730 5-6 days a week, go to the gym 7 days a week outside of that for extra fun, load and unload Infantry vehicles at the motor pool almost daily for training exercises where we walk countless more miles in full gear and run and shoot shit and trying to wipe sweat from my eyes just so I can see what I'm shooting at for 10 seconds max until I have to do it again. I know it beats your job. I won't be an ass about it though. There are circumstances that cause people to hold fat and every one has a different metabolism. You may get better results by not trying to sound like a hardass at your grocery job but genuinely looking for help.

I've yet to see definitive proof that non-processed meat, eggs, diary are harmful to your health if consumed in the right quantities.
