As far as I know, every modern kernel/filesystem handles spaces just fine, so spaces. It looks nicer and is more convenient to type. Just throw quotes around all directories when using the terminal and it won't be a problem.

Most terminals accept ' as well, so no shift is required. Plus, as the other anon pointed out, even if you had to use " it's only less efficient if you have one space in the full path.

I use dashes (e.g. config-botnet, google-chrome.jpg) except for music files where I do use spaces because it looks better visually (e.g. Richard Stallman - My Interjection.ogg).
