Asking again because the other one just finished.

The bench in my gym has fixed pins like pic related, the problem is that the lower one is like a deep pin press and the high one makes me lose tightness due to shoulder forwarding when racking/unracking. I'm doomed no matter what but which should I stick with? I hit 225 x 6 recently and made it all this way with the high pin, but I'm scared that the forward rotation in the beginning can fuck up my shoulders in the long run. I get decent tightness once the weight is unracked though.

you're not using double overhand right

Double overhand is nice and all but it's mechanically weak as shit compared to all other options that usually dont leave grip as the limiting factor

I do 10-12 working sets of various flat bench variations. Usually 2-5 sets competition style with or without pauses for 2-5 reps, then the remaining sets I'll use slingshot or close-grip. I bench every tues and Friday and do 6-10 sets each of triceps and rear delt accessory work afterwards. I don't train any overhead shit.

Rear delts help build a more stable platform when benching and will keep your shoulders feeling great. I usually just do 15-30 rep sets of various rear delt exercises and try to get a big pump there. Bigger triceps = bigger bench. Triceps will respond best to pressing movements and instability. Close grip bench and skullcrushers have done wonders for my bench.

Right now I've been keeping it simple but pounding out the volume. I usually do Competition bench, close grip, seated rows and chin-ups as my "bench assistance" and just hammer out the volume on all that.

I think one thing you've convinced me to change is cycling between competition bench and close grip. I usually do either one for prolonged periods of time and cycle between them, perhaps its not the best way to do it, so it sounds when I compare my training to yours

Lunch:

My bench has gone from stalled at 355 to 385 in a couple months just from adding close grip volume as assistance. I never get stuck before lockout now. Don't do max effort compounds like rack pulls, just bang out some volume sets in the space of like 5-10 minutes and move on. It's almost impossible for fluff accessories to be "too much". Time is a bigger constraint then recovery when doing a million isolations.

I think that is not as important as people pretend it to be.

People use age or time lifting as a measurement for potential. But in all honesty it only determines the quality and efficiency of training you have been doing. If you have been doing some retarded programming youll get to your potential at a slower rate. Programming, form and other life factors such as outside stress can effect your training a lot longterm

I ask because when people usually say "shoulder prehab" they mean something like reverse flies to avoid creating imbalances which might end up causing impingement. In what sense exactly? I'd argue a max effort push up set done strict involves far more shoulder flexion than a flat DB press and most people do DB press with a flat back anyway so it's not like scapulae stay retracted the whole lift. Now I'm not certain about this last point but it seems logical that retracted or neutral scapulae for the whole movement would be more shoulder friendly than internal rotation.
