It's a relatively strenuous exercise and the 10km for an untrained out of shape individual will be fairly dangerous and hell on earth.
3x pushups till failure
3x crunches or planks
3x squats or wall sits
3x bridges
3x chinups/pullups/australian pullups or wall pullups
Rest for a minute between sets
3 minutes between exercises
Go for a 30 minute - 1 hour walk after.
