so what do i do? do i keep going till i get all my gains back and i'm 30% bf? or do i cut and make the ladder back to where i was even longer?

You're the same weight as me and I'm 6'4" so you should probably cut
I'm in a similar situation. I'm around 176-186 lbs lean but I way 235 and I'm 20-25% body fat. Had a shoulder injury and kind of went through the motions you did. Do a 10-20% deficit and focus on clean diet and you can lose fat mostly with minimal muscle gains
