I DO struggle with leg drive thats for sure, so need practice there, sometimes it causes my ass to fly off bench which is a nono i know.

That's why I called it a gay memepost, it's blueballs, not Arnold. There's still value in cheat curls, cheat rows, blocks pulls, etc., thought it is mostly pulls where this is true. A slight overload for bench *can* be helpful (e.g. 1-board or slingshot) but you'd mostly be better served by doing more comp-style reps or 2-3 count paused reps.

I'd imagine the benefits or disadvantages aren't huge, if anything you probably get a little more quad drive off the floor at the expense of more lower back during the lift.

Massthetics on YouTube has a video with analysis/calculations of pulling in only shoes. Also, a 0.75" heel doesn't mean it's a 0.75" deficit, it's almost no deficit at all.

your weakness is clearly quad strength

front squats dont help for some people since you can still shoot up your hips while doing it. Whatever you do it doesnt really matter as long as you focus on somethnig that provides the most knee flexion. I was gonna say do stepups but I injured my foot doing these yesterday lmao so might not be the safest choice

Sounds like a good idea but I have nowhere for stepups and I still don't know if BSS are better than lunges or not, there's variables that I don't know much about like how far to step out from the bench, if my knees should be over toes or stop at 90, how hard to push with back foot etc which is why I'm hoping someone has done them a lot for squat carryover. The most efficient way to get strong is to lift heavy weights in a bilaterally symmetrical position, which allows the most weight to be lifted and therefore the most strength to be built.

There's a pattern here. The more unilateral the exercise, the lighter the weight must be. And the heavier the weight you want to lift, the more uniformly bilateral the movement must be.

The heavier the weight the greater the force that must be produced. Therefore the exercise that allows the greatest weight to be lifted is the one with the greatest potential for getting the muscles involved the strongest.

So, isolation exercises can't make you strong unless you're very, very weak. Do you understand how this affects your decision to base your training on physical therapy?

Quads wear out my lower back, since I press into the arch.
Glutes kind of take off from my lower back, but I don't get power into my upper archer nearly as well.

Right now I use a mix of both.
All this benching is really starting to wear out my lower back lel.

Bench imo is the toughest lift on your back. An arched bench is an incredibly unnatural position, putting on a belt and focusing on bracing has helped me largely to stop all the pain.

I have no idea if there's a name. What I did was I grabbed a rope on a cable machine and retracted and protracted my scapula. I'd do those everyday before I benched and it's helped a lot. Even more important than that is to focus on posture in everyday situations, keeping that shoulder pinned back 24 hours a day when you're walking is going to teach you how to keep it back more than any corrective exercise
