lift four times a week, do all compounds twice and isolations twice too.
day 1 - squat, deadlift, ohp, bench, pullups, dips
day 2 - curls, shoulder raises, triceps pulls
day 3 - rest
day 4 - repeat day 1
day 5- repeat day 2
day 6 - rest
day 7 - rest+high carb
eat slightly above maintenance, about 250 to 300 cal above it with a fucking lot of protein, at least 200g and decent fats 80-100g, the rest is carbs
