Hey dude, I had the same problem as a conscript. I would literally spend my entire weekend in bed with a sore lower back and several times I thought I had snapped something for good.

Start with light squats and build up proper form and muscle and keep adding.

Same goes for deadlifts.

If it's totally impossible for you, then do back extensions and grab a low weight plate and keep adding as you become stronger.

Zercher squats help my back feel better when it hurts. I don't go heavy. Usually just 135 lbs but I'll do 5 - 10 sets of 10. It's impossible to mess up your form on these and it really stretches out the back/glute area.

Drop the plank. The plank sucks. FOr muscle strength, do movement-related exercises, eg., not static stuff.
