You won't win anything as a beginner. No one is naturally strong enough to compete at a high level.

Can be kept, and very much encouraged. You can get away with doing a row variant every single session. I do 5x10 one arm dumbbell rows every session. Occasionally doing a barbell row might also be worth your time however. Perhaps after deadlifts, and dumbbell rows after squat days?

You can do these when sheiko programs "abs" but I'd strongly recommend the ab wheel. Very strongly recommend. Dr Stuart McGill claims hanging leg raises are bad for spine health, but I'll need to read more up on that before I preach it as fact.
In terms of carry over to bracing for the squat and deadlift I'd very much recommend the ab wheel.
Your choice tho.

If you're rowing every session these aren't necessary, but feel free to do them when you're too lazy to row and want to do something quick for lats
>BB hip thrusts
Can be kept, preferably after deadlifts to allow your body to record for the next deadlift day. If you're gonna do them once a week do them for quite high volume.

Every session, no excuses, just great for your elbow health.

The only thing you're missing out is shoulders. You've got a choice to do more overhead press or something like lateral raises.

I personally do all the accessories sheiko has programmed then at the end of every session I do 3 of my own: curls, rows, shoulders. 5x10 each, or something like that.

You can still do OHP, ask me if you want to do that and I'll look up how others have programmed it. Perhaps you could do 5/3/1 BBB OHP alongside? Should be fun.

Volume is depends on taste and preferences. If it won't affect my main lifts I go ham and do 5x10 every session, as much as I can bother to do without getting bored. I like 5x10 cause I can use a fair weight and 5 sets are a fair amount of volume.

Truly up to you though. Look at the accessories already programmed in and use them as inspiration.

I was telling the other guys I think the fact that the benches at the meet were nice enough that I didn't have to do the wriggly thing kind of fucked me, because I'm used to training with less arch since I get pulled out of position a bit and those benches let me arch harder than normal and hold it, which I wasn't used to.

Anyway, yeah you'd be taking out the dealods/tests and kind of undulating your rep maxes. Yeah you would keep the same maxes unless after every 3 weeks everything feels easy and the rep maxes are going super well.

Extra stuff you should probably do but I probably wouldn't because I'm a lazy shit. At least do the flies for sure and at least the upper back stuff most of the time.

Mon/Wed/Fri/Sat would be a good schedule for it. I would just say doing the volume squats after the pause deads might not be fun. Also on day 4 you could do the deads first thing if you want. That's a change we ended up making with Alex.
