I use the same machine and 5000 metres in under 20 minutes is what you should be aiming for. Rowing machines are GOAT cardio.

Set the "resistance" (its not resistance) between 3 and 5. Aim for 22-27 strokes per minute. Watch all the videos for technique (extend leg, then move your back then retract your arms, then same but in reverse order).

Should be able to cruise at 2:00/500m for 30 minutes after a month or so if in shite condition.

You're generally supposed to row at a drag factor of about 130. That's about 5 to 5.5 at sea level on a new rower. You can check the drag factor in the options.

Also, watch the form videos on the concept2-page a few times. Especially the one with common errors.

Set the drag factor to somewhere between 120 and 130. 4 by 10 minute staircases up every 2 minutes at 22-24-26-28-30. 4 to 5 minutes of rest between each piece.
