I do body weight exercises because I work in complete isolation every day. I don't bring weights because I go to different sites and it is awkward at best to get them up the gangway. I have deadlifts before work tomorrow and jiu-jitsu after. Saturday i'll compete in a Sambo competition. Sunday I'm at the gun range.

The next level for me is functional combat training with and without weapons. I want to run war games for disarming a home invader with a pistol, with a knife, if I'm unarmed, if I can only get my pistol, against multiple targets, with a kid held hostage, etc.

Do pull ups, wide dips, knee and leg raises.
For lower body you're going to want some weight, goblet squats are good. For calves do calf extensions standing on a board holding the heaviest weights your grip will allow.

This is a decent routine for anyone who doesn't or can't go to the gym.
And for gods sake do some fucking cardio.

How are you holding the bar? I grip like I'm doing a powerclean/bar pull for anything under 400, then I'll flip my right palm facing outward which makes your grip way stronger.

Some general tips, the bar should be really fucking close to your shins and knees. The flatness of your back is essential, you'll get to weights you can barely get up but you have to bend your sacrum forward, go lighter and work on form instead. I've been coached to think of it in two movements, 1st your hips stay pretty immobilized while you push up with your quads and glutes. 2nd you suck your butt in like a pendulum while straightening your upper back and shoulders to a standing position, pressing through your hip flexors. Keep a half breath of air tight in your body for movement 1, then blow it out as you do movement 2

Deadlift are most beneficial before fatigue sets in, after you are compensating with secondary muscles
That goes with all exercises, I hate seeing people at the gym with ego issues who will use momentum to lift heavier
The negative of your lift is were the muscle tearing happens not the lift. So all you do is cheat your self when you bounce the bar off your chest or when you don't use proper form.
This is essential for back exercises as using in proper form will work the wrong muscles activating the biceps forearms or triceps before activating the back muscles
It's the reason so many people don't grow

You need to eat normal and workout all you're doing is starving possible muscle growth that will help you lose weight as you get stronger.

Go to the Canadian Forces website and check out their requirements for entry. Meet that goal and move on to the pass requirements for BMQ... That should be a pretty solid beginner routine. But in all honesty, hiking is your best bet to be prepared for a happening. If you can pound something like the Grouse grind while wearing a day pack, you will be in better shape than most.

I'm a little late in responding, but correct bodyweight exercises are favored by military because they develop all areas of fitness, including stamina, balance, power, strength, etc. I have gotten big muscles and lost a lot of fat from bodyweight exercises alone, not even "cardio."

If you like training for powerlifting then power to you. But don't underestimate bodyweight exercises or conflate them with aerobic exercises for women.
