i always do 30 sec on (1:35-1:40 or so per 500m), then 30 sec take it easy. sometimes i start with 40 sec on, 20 sec off, and gradually move to 20 sec on 40 off. really good HIIT.

I have started rowing on water, it's great. It's almost like meditation to just follow or lead the group of four in the boat. And the weather is really nice.
