HELP PLEASE GIVE INPUT!!

Help fit idk if what i have is body dysmorphia or ive actually made no gains or very little. I started out at 166 5'9 and now im 183 5'10, my lifts have gone up a bit but i think some of its cns and a little muscle been liftin srs for about 5 mo now, kind of recomped first month and wasnt training the best for 2 months and i finally kinda got my shit down now altho im still learning.

Bench 120(on a smith) for 8 to 155(freeweight, i changed about 1 1/2 mo ago cause of gym) for 5.
Squat 150-250 on a smith then when to freeweight im down to 185-195 lmao.

Deadlift i got 250 for 8 today, i only started dlin around a month ago or so.

Ohp 100 for 5, no previous started a month ago, was at 85 or some shit idk.

Db incline 65 lb each for 7 reps,

if any more lift stats lmk here are some pics, all weight is in lbs btw.

If I only do exercises I can do at home (pull-ups, push-ups, sit-ups etc.) and cardio, can I get any significant gains?

Are "touch up sets" a thing?

Okay /fit/, idk what the fuck I did wrong.

In the past 6.5 months, I have made 0 fucking gains. There has been no noticeable change in my physique except for a slight increase in leg size and an increase in waist/gut size.

So what the fuck did I do wrong? I started at 6'0, 172lbs and am 6'0, 188lbs now. I ate around 3500 calories/day but couldn't barely increase my weights on starting strength. 7 months into lifting and I'm only repping 225 for squats, 150 for bench, 275 for deadlift, and 110 for ohp. I look just like I did in June, and this is seriously fucking demotivating.

Now I'm cutting to try to trim off the fat I gained... I literally looked better before.

Fml fit. I can post before/after pics if someone requests it.

Nah its better to squat, SL is basically a brosplit and good for your level. I would only squat on A days and not on B days when you DL. But if you wanna bro split just add more chest and curls to SL. Takes like one hour for the whole routine and you already work chest bis and tris every routine.

I easily get knee pains (I think in or near the kneecaps). I was once able to do lots of squats without any problems, but after having tried to carry a big load, my knees felt a sharp pain and I've been recovering ever since. A similar thing happened after I tried running many years ago.

My knees will come back, I have no doubt, but I want to make them fucking strong. I'm tired of weak knees.

For now, I do sumo squats with a DB of 8 to 9 kilos. I do 5x5 for this, just enough to get some exercising without hurting too much. I'll increase reps when my knees are OK.

I intend to get a BB and a rack and cage and all and start squatting with it as soon as I am fine. I hope this is the best exercise for my knees.

I have patellofemoral pain too, went to a physical therapist for it and he basically just said I need to stretch more. Been doing that for a year or so and things have definitely gotten better. I'd also recommend getting some knee braces with the J support, pic related

I always wondered if that would help at all. It's not like I feel my knees are about to give up or anything. What does it do concretely?

Do leg compound excercises deep to build "robust knees" (squat or leg press). Use the fullest ROM, closing your knee joint.

Also do high reps, at least to start off. It gets the blood flowing to your joints, releases lactic acid which helps keep your joints and connective tissue heal and get strong.

So slowly progress from really light high rep squats/leg press down to working heavier over time. If you start to get knee pain as you progress to heavier weights, stop and reduce the weight and increase reps. Try something like that, that's what I'd do.

So maybe start off doing sets of 15 (or higher even) with really light weight, like 50% of 1RM or even less. Could do a double progression, 12-15, add weight once you get to 15 reps (and you should get 15 reps easy your first few workouts because you started light) so basic linear progression, as you start to stall out move down to 10-12 or 8-10, then down to 6-8 and then back down to 5s. I expect this to be over the course of at least a month, and maybe once you get into low reps still even leave in some high rep work.

Hi /fit/, I absolutely cannot seem to get 'proper' gains on my split that I am on here. I train 4 days a week. What am I doing wrong?

Day 1:
Squat 4x8
Romanian deadlifts 3x8
Quad extensions 3x10
Lunges 3x8
sometimes finish off with kettlebell squats at the end

Day 2: Shoulders/traps
OHP 4x8
Side raises 3x8
Rear delt flies 3x8
Shrugs 3x16

Day 3: Chest/tris

Flat bench press 4x8
Incline dumbell press 3x8
Cable flies 3x10
Dips 3xF
Skullcrushers 3x8
Pushdowns 3x8

Day 4: Back/bis
Deadlift 1x5 (ramp up to working weight where I do one set of 5)
Bent over row 3x8
1-handed dumbell row 3x8
Pull ups 3xF
Pulldowns 3x8
Ez-bar curl 3x8

I have just looked over my routine and I don't know if I am doing too 'many' exercises, or too little. Either way, I seem to be having very very slow gains, nowhere near as fast as other /fit/ users. I have been lifting for 1.5 years and I want to stop wasting my time at the gym and start doing proper routines. I do throw in about 1km of cardio before each session if it's relevant.
