Could probably do 20 in one set, but I usually use them as a warm up so just two or 3 nice slow sets of 10 with form as near to perfect as possible is all I ever try for.

fix your diet.
eat around 1500-1700kcals a day.
in the beginning rest every other day, when u become more comfortable rest 2 times a week, days of your choice.
pick a lab and start out running it as hard as u possibly can, a good lab distance is 5k.
try improving the lab time every single time u run it, doesnt matter if it is only by a couple of seconds, that is a perfectly good time to cut on labs.

maybe your traps are over developed and over activating when doing your lifts?
if u do a lot of shrugs besides rows and deadlifts just let them go, traps are getting a lot of work indirectly.
over developed traps can also cause a shoulder impingement in the long run.

Try greater lat activation and a wider grip. I forget what are some lat activation queues. I think 'bending the bar towards your feet' is one
If that doesnt work just do partials for a bit because im pretty sure the lock out full rom part of the bench is whats making your shit shrug.
For rows maybe a flatter back angle and elbows more to the side to lessen the affect of the trap shrug

Lots of BCAA before and during. Hydrate well before hand, like the entire previous day. Also load your body with electrolytes the night before and carbs too.
Did this before every PT test, and never once did I hit lower than 260.

Sailor here. I like the pft because it's helps somewhat to keep total fat shits away and it's just a good measure of basic fitness. As for anything to fix, I would add mandatory planks, pull ups and a 40 yard sprint. Even the most out of shape person in the military who never exercises should be able to do at least 1 or 2 pullups and sprint 40 yards. I'm torn on situps though. I know there's better exercises to test abdominal strength. Planks would be great or even hanging leg raises.
