10-12% is more than enough. You are healthy and still look good, with six pack and vascularity.
I don't think you get to 7% bf by eating 2500-4000 calories a day.
Been sitting slumped forward in my chair for about a year, now when I try to stand up straight and walk around for a few hours my lower back feels stiff, like there is too much weight on my spine, I start to feel pain all up and down my lower back.

It's your back muscles hurting because they're weak. Keep walking and standing up straight and it'll get better. You can do back extensions if you want to do some specific exercise, but honestly walking is probably the most sure fire way to fix it.
It's not your spine itself hurting. Bones don't get "tired" from exercise. If your spine was injured you'd feel a sharp pain whenever you tried to move, not several hours later.
You probably have anterior pelvic tilt, I did after some years of sitting in front of a PC

For how long?
If you spend more than a couple hours in a stationary seated position you're doing damage to yourself. This is regardless of fitness level, but fitness and activity obviously offset a ton of it.

One of them is a spoiled rich kid in his early 20's who doesn't work and his parents by him everything. One is a high school kid who only plays basketball and, again, his parents buy him everything.
