I need to switch from lifting to cardio in order to get into the military. I can squat/dl 4pl8 but the military doesn't give a shit about that they just want me to run fast and do pull-ups. I want to go from a 24 minute 3-mile to around 21-22 minutes, in addition to ab/shoulder/lat exercises for crunches/30lb presses/pullups.
Here's my plan:
CFK:
Five pyramids of 50 crunches/50 flutterkicks going down to 15 on set 5
FARTLEK:
Warmup (3:00)
2:00 Jogging
Ten burpees
Five pullups
Twenty mountain climbers
The Fartlek Workout (15:00)
Sprint 60 meters
Max set of pushups in 45 seconds, alternate diamond and wide hands every 10
1:00 Run, high-tempo
Max set of pullups, alternate palms in and out every 4 pullups
2:00 Run, medium tempo
45 seconds of crunches, 45 seconds of flutterkicks

PPPA: Push/Pull/Press/Abs
First, pushup/pull-up supersets. For example, 10 pulls, 25 pushes, 8 pulls, 20 pushes, 6 and 15. The numbers increase each time you do it. By week 8 or 9, I believe it’s something like pull-ups: 16/14/12 and pushups 45/40/35. Ouch.
Ammo can press/crunch supersets come next. Ammo cans are 30 pounds each (full of sand.) This is a great preparation for the CFT and PFT. These are timed events, so you end up doing about 2 min/1.5/1 minute for ammo can presses, alternating with crunches of about the same time.
Reminder that flat barbell bench is an ego lift that is simply not worth the risk.
It is only a matter of time before you will tear your pec doing it.

Messed up my back at work, and was told I tore soft tissues on my lower back. I can't dead lift or squat anymore because it puts pressure in that area. Are there alternate things i can do until I heal?
My main lift days now revolve around chest and shoulders. Leg days have been replaced with those 2 leg machines, and the calf raise. Back has been replaced with lats pulldowns, and rowmachine. Is dat it mane?

it's also a good time to work on your single leg stuff. just bodyweight for a beginner is hard. split squats, onto shrimps, pistons, ect.

I can rep out 15+ pull ups easy, but i'm just lifting my own body weight, wouldn't I get more of an overload doing lat pull downs? The chain for weighted pull ups always gets taken.

I thought I was getting better, but I tried with a plate today, and nope..I think it's gonna be a few weeks before I can get back into it.
The past few days I've been having random sensations in my stomach.
It doesn't hurt at all, but it feels like somethings moving. At first I thought it was a intestinal hernia, but I'm not bloated at all, stomach is lean and I can do a vacuum pose and nothing sticks out, plus I think you're supposed to have serious pain with a intestinal hernia, I have none.
What would it be? Last night in bed it was going off a bit, I farted like 30 times and then it went away. It's almost like a weird squishy feeling, hard to explain.

Also - I doubt it's a parasite or something, because I have no problem gaining weight if I over-eat on calories. Not to mention I NEVER eat out and cook my meats well done.
Plus I am in Australia, our meat industry is a lot higher quality than in America, plus our food safety standards are much higher (highest in the world, natty state tier) so I doubt it's that.
