Hey /fit/, I fell for the "abs are made in the kitchen" meme. Lost bodyfat %, but no abs. What are the best exercises to play catchup?

Approximately how fucked am I? I got my blood work done for Testosterone and all kinds of shit. I am 23 years old, and have 14 nmol/L (which is 404 ng/dl I think). Should I just start taking roids? Or are these levels "acceptable"?

How often should I have rest days to most effectively gain muscle and burn fat, unless I'm being a retard the sticky doesn't say.
So far I've been doing my routine for 5 days a week and have the weekend off. Is this too little, should I spread my days off out or should I just not have days off at all?
