my previous max was 130kgx5, i tried 140kgx5 and i had no problems lifting it, form was solid and i felt no pain after workout.
the next day i realized i fucked my shit up as i felt sharp pain in my mid back. it's been a week since but pain returned today after push day. please help me unfuck this

I've had gym memberships that have been wasted and loads of home equipment that I leave untouched for months on end because after a day working a job, 99% of times I find it fucking impossible to get motivated enough and have energy to start working out for the next hour.

HIIT is definitely the way to go for improving speed. For a 5k I'd do a bunch of 400m intervals once or twice a week.
Also, do slower but longer runs, even up to 15-20k once a week.

Not enough leg work, at least a add some kind of a leg press or a front squat or leg extensions before or after squats, depending on how you want to do it and do some leg curls after squats so your hamstrings actually look like hamstrings instead of cheese strings.
If you do cgb on the same day as bench, u might as well do triceps on that day. Tbh last day can be split in to doing shoulders on leg day, triceps on chest and biceps on back day.

Id also add 1 more exercise for triceps. If u do them after chest, do some cable extensions before skullys. Shrugs after shoulders and rear delt flyes after back would complete this more or less.
